I am trying root trainers, but is it ok just to stand them in shallow water, or will capillary matting be better? I'm rubbish at watering, so idiot proof guide please.

Either water from above or stand in water for a short time only - the main pronciple behind rootrainers is the air pruning of the roots which encourages more roots. See link for more info.
